What Is Delayed Onset Muscle Soreness (DOMS)?



You finish a workout feeling great. Maybe you tried a new exercise, increased the weight, ran farther than usual, or returned to the gym after taking some time off. Immediately afterward, everything seems fine. Then you wake up the next morning. Getting out of bed feels harder.

Walking down the stairs suddenly becomes an event. Your legs feel stiff. Your shoulders are tender. Muscles you didn't even realize you trained seem to hurt. And sometimes the second day feels even worse than the first.

What happened?


You may be experiencing delayed onset muscle soreness, better known as DOMS.

DOMS is the muscle soreness, tenderness, stiffness, and temporary reduction in physical capacity that can develop after exercise your body isn't accustomed to. Unlike discomfort that occurs during a workout, DOMS develops gradually afterward and commonly becomes noticeable within roughly 12 to 24 hours, often feeling strongest about one to three days after the activity.

It is particularly common when you introduce a new exercise, significantly increase training intensity or volume, return to exercise after a break, or perform movements with a strong eccentric muscle contraction component.

DOMS is usually temporary and improves as your muscles recover and adapt. But there are several important misconceptions about what it means. Being extremely sore doesn't necessarily mean you had an amazing workout. Not being sore doesn't mean your workout was ineffective.

And despite what many of us were once taught, lactic acid isn't sitting inside your muscles for three days causing the pain.

Understanding what DOMS actually is can help you train more effectively, recover more intelligently, and recognize when post-workout discomfort might be something more than ordinary muscle soreness.

Why Does DOMS Happen?

Exercise challenges your body. That's one of the reasons exercise works. When you perform resistance training, run, jump, play sports, or participate in other demanding activities, your muscles and other tissues are exposed to mechanical stress. If that stress is greater or different from what your body is accustomed to, it can trigger a temporary response within the exercised muscles.

DOMS is thought to involve microscopic changes within muscle tissue along with a subsequent inflammatory and repair response. This process can contribute to the soreness, tenderness, stiffness, and temporary loss of strength that people experience after unfamiliar or demanding exercise. The important word here is unfamiliar. DOMS doesn't occur simply because exercise happened.

It is strongly influenced by whether your body was prepared for the particular stress you gave it.

Someone who performs squats regularly may complete a challenging squat workout without becoming particularly sore. Give that same person a completely unfamiliar exercise, however, and they may experience considerable soreness despite using much less weight.

Throughout more than 23 years of working with active adults and athletes, Mark has seen this pattern repeatedly. People sometimes assume that soreness tells them exactly how hard they trained, when it often tells us more about how different the training stimulus was from what their body had adapted to.

Why New Exercises Make You So Sore


Have you ever performed an exercise you haven't done in months and wondered why it left you significantly more sore than exercises you regularly perform?

Your body is remarkably good at adapting.

When you repeatedly expose your muscles to a particular movement and workload, they gradually become better prepared to handle that stress. Change the stimulus, and the response can change too.

DOMS is particularly common when you:

  • Start exercising for the first time

  • Return after a long break

  • Introduce unfamiliar exercises

  • Increase training volume significantly

  • Increase resistance

  • Perform substantially more repetitions

  • Change exercise technique or range of motion

  • Begin a new sport or physical activity

  • Perform movements with greater eccentric demands

This is why even experienced athletes can develop significant DOMS. You don't "graduate" from muscle soreness simply because you're fit. A highly trained runner might become sore after an unfamiliar strength workout. A bodybuilder might become sore after hiking steep terrain.

A cyclist may feel unexpectedly sore after playing basketball. Your fitness level matters, but so does specific adaptation.

Eccentric Exercise: Why Lowering Can Make You Especially Sore

One of the most important concepts for understanding DOMS is eccentric muscle contraction.

Muscles can produce force in several ways.

Concentric contraction


The muscle shortens while producing force.

Think about curling a dumbbell toward your shoulder.

Isometric contraction


The muscle produces tension without significantly changing length.

Think about holding a plank.

Eccentric contraction


The muscle produces force while lengthening. Think about slowly lowering the dumbbell after a biceps curl. Eccentric contractions occur constantly in everyday movement and exercise.

They are especially important when your body needs to control or decelerate movement.

Walking downstairs is a perfect example.

Your quadriceps work eccentrically to control your body as you lower yourself from one step to the next. This helps explain why descending a mountain can leave your thighs extremely sore even though going downhill may initially feel easier than climbing uphill.

Other examples of eccentric loading include:

  • Lowering into a squat

  • Lowering a weight during a bench press

  • Lowering from a pull-up

  • Landing from a jump

  • Running downhill

  • Decelerating while changing direction

Unaccustomed eccentric exercise is particularly well known for producing DOMS. That doesn't mean eccentric training is bad. Quite the opposite. Eccentric strength is extremely valuable for athletic performance, movement control, and resistance training. The key is introducing the stress appropriately.

DOMS Is Not Caused by Lactic Acid

This is one of the most persistent fitness myths. For years, muscle soreness was commonly blamed on "lactic acid buildup."

You may still hear someone say:

"I'm sore because I have lactic acid trapped in my muscles."

That isn't an accurate explanation for DOMS. Lactate production is associated with exercise metabolism, particularly during higher-intensity activity, but the lactate produced during exercise does not remain trapped in your muscles for several days waiting to be "flushed out."

DOMS develops much later. If you're feeling sore 24 to 72 hours after training, you're not experiencing soreness because yesterday's lactate is still sitting inside your quadriceps.

This matters because the lactic-acid myth has also created misleading explanations for recovery treatments. You'll sometimes hear that massage, stretching, or another technique "flushes the lactic acid out of sore muscles." That isn't why these approaches may make someone with DOMS feel better.

Sports massage, light movement, or other recovery strategies may help manage soreness, stiffness, and perceived discomfort, but we don't need the outdated lactic-acid explanation to justify their use.

Why Doesn't DOMS Start Immediately?

The word delayed is there for a reason. DOMS usually doesn't reach its peak while you're exercising. Instead, the discomfort gradually develops afterward. You may finish your workout feeling completely normal. Several hours later, the muscles may begin feeling slightly tender.

The following morning, soreness becomes much more obvious. For some people, the second day is worse. This delayed pattern is one of the characteristics that helps distinguish DOMS from certain acute injuries.

DOMS commonly develops within about 12 to 24 hours after unfamiliar or demanding exercise and can become most noticeable over the following 24 to 72 hours. It then typically improves gradually. The exact timeline varies depending on the person and the exercise.

What Does DOMS Feel Like?

DOMS doesn't always feel exactly the same.

Common symptoms can include:

  • Muscle tenderness

  • Aching

  • Stiffness

  • Temporary weakness

  • Reduced range of motion

  • Discomfort when the muscle contracts

  • Discomfort when the muscle is stretched

  • A feeling of heaviness

  • Temporary reduction in athletic performance

The soreness is usually located within the muscles that were heavily involved in the activity.

For example, after a difficult leg workout, you might feel soreness throughout both quadriceps.

After performing an unfamiliar rowing workout, your upper back may feel tender. This tends to feel different from sudden, sharp, highly localized pain that occurs during a movement.

DOMS Doesn't Mean Your Muscles Are "Damaged" in a Dangerous Way


The word damage can sound alarming.

Exercise-induced microscopic changes within muscle tissue are not the same thing as tearing a muscle in a significant injury.

Your body is constantly responding and adapting to physical stress.

Exercise provides a stimulus.

Recovery follows.

The body adapts.

The next time it encounters a similar challenge, it is often better prepared. This cycle is part of how training produces improvements. Problems arise when the training stress dramatically exceeds what the body is prepared to tolerate or when symptoms are assumed to be normal DOMS even though they may represent an actual injury. That's why understanding the difference between productive training stress and excessive tissue stress is important.

The Repeated-Bout Effect: Why the Same Workout Usually Hurts Less Later


One of the most interesting aspects of DOMS is what happens when you repeat the same type of exercise. Imagine performing a new leg workout. The first time, you're extremely sore for several days. A week or two later, you perform a similar workout. You're still challenged, but the soreness isn't nearly as severe.

Continue training consistently, and that same workout may eventually produce very little DOMS.

This phenomenon is commonly called the repeated-bout effect. After experiencing a particular exercise stress, the body adapts in ways that can reduce the severity of muscle soreness following similar future exercise. This is another reason soreness shouldn't be used as your primary measure of workout quality. As your body becomes better trained, you may experience less soreness while becoming stronger and more capable. That's exactly what adaptation is supposed to do.


No Pain, No Gain? Not Exactly


Few fitness sayings have caused as much confusion as:

"No pain, no gain."

Exercise needs to provide enough challenge to stimulate adaptation.

But pain and progress are not the same thing.

You don't need to become extremely sore after every workout to:


  • Build muscle

  • Become stronger

  • Improve endurance

  • Improve mobility

  • Improve athletic performance

  • Improve overall fitness


In fact, constantly chasing extreme soreness may interfere with training. If your legs are so sore that you can't walk normally for several days, you may not be able to perform your next workout effectively. Your movement quality may change. Your training volume may decrease. You may compensate because certain muscles hurt. The goal of training should therefore be adaptation, not destruction.

I often emphasizes this distinction when working with clients. A successful workout isn't measured by how difficult it is to walk downstairs the next morning. It's measured by whether the training provides an appropriate stimulus that the body can recover from and gradually adapt to.

Does Soreness Mean You're Building Muscle?



Not necessarily.


Muscle growth is influenced by several factors, including:


  • Resistance-training stimulus

  • Progressive overload

  • Training volume

  • Nutrition

  • Protein intake

  • Recovery

  • Sleep

  • Training consistency

DOMS can occur alongside a muscle-building workout, but the soreness itself isn't proof that muscle growth is occurring. You can experience extreme DOMS from an unfamiliar activity without providing an ideal long-term muscle-building stimulus.

Likewise, an experienced lifter may complete an excellent hypertrophy workout and experience relatively little soreness because their body is accustomed to the movements.

Therefore:

Soreness can happen during productive training.

But:

Soreness is not the objective of productive training.

Can You Have a Good Workout Without Getting Sore?


Absolutely.


This point is especially important for people who believe they need to "feel" a workout for several days afterward. As you become better conditioned, your body becomes more capable of tolerating training. That is progress.

If you're:

  • Gradually lifting more weight

  • Performing more quality repetitions

  • Improving technique

  • Moving through better ranges of motion

  • Becoming stronger

  • Improving endurance

  • Recovering appropriately

then your program can be working even if you aren't sore. Chasing soreness for its own sake can encourage unnecessary changes to exercise selection or training volume simply to make the body hurt again. That isn't the same thing as intelligent progression.

Beginners Aren't the Only People Who Get DOMS


DOMS is extremely common when someone first starts exercising, but experienced exercisers aren't immune.

A trained person may experience DOMS when:

  • Starting a new training program

  • Changing exercises

  • Increasing volume

  • Increasing eccentric loading

  • Returning after vacation or illness

  • Trying a new sport

  • Performing unfamiliar physical activity

Even something recreational can cause it. A person who strength trains five days per week may spend a weekend skiing and discover muscles they haven't felt in years. Fitness is specific.

Your body adapts to the things you repeatedly ask it to do.

Why Returning After a Break Can Hurt So Much


One of the most common DOMS mistakes occurs after someone takes several weeks or months away from training. They remember the weights and workout volume they previously handled and immediately try to resume at the same level. But the body's current capacity may no longer match its previous capacity.

The result?

Severe soreness.

Sometimes so much soreness that the person needs another extended break.

A better strategy is to rebuild gradually.

Reduce the initial:

  • Weight

  • Number of sets

  • Number of repetitions

  • Exercise complexity

  • Overall workout volume

Then progressively increase the workload as your body readapts.

Starting slightly easier can actually help you return to consistent training faster.

Is DOMS a Bad Thing?

Usually, mild-to-moderate DOMS following unfamiliar exercise isn't something to fear.

It can simply indicate that the muscles encountered a stress they weren't fully accustomed to.

The problem comes when people deliberately chase severe soreness or assume that all pain after exercise must be DOMS.

Those are very different situations. Normal muscle soreness generally improves as recovery occurs. An injury may behave differently. Sharp pain, significant swelling, severe weakness, worsening symptoms, pain centered around a joint, or symptoms that persist longer than expected deserve more attention.

And occasionally, extremely severe symptoms after intense exercise can signal something much more serious. That distinction becomes extremely important because simply telling someone to "stretch it out" or "push through the soreness" isn't appropriate when the problem isn't actually DOMS.

Throughout his work with active clients, Mark has found that knowing when discomfort represents normal training stress and when it deserves further attention is an important part of staying active long term. Training should challenge the body. But listening to what the body is telling you is part of intelligent training too.

DOMS Is Part of Adaptation Not the Goal

Perhaps the simplest way to understand delayed onset muscle soreness is this:

You expose your body to an unfamiliar or increased physical demand.

Your muscles respond.

Recovery takes place.

Your body adapts.

When you encounter a similar challenge again, you're often better prepared for it.

DOMS can occur during that process. But it shouldn't become the scorecard you use to judge every workout.

The goal isn't:

"How sore can I make myself?"

The better question is:

"Did I challenge my body appropriately, and can I recover well enough to continue progressing?"

That shift in thinking can completely change how you approach exercise.

Because long-term fitness isn't built from one brutally difficult workout.

It's built through consistent training, appropriate progression, intelligent recovery, and enough patience to allow the body to adapt.

DOMS or an Injury? How to Tell the Difference Between Normal Muscle Soreness and Something More Serious


You finish a difficult workout and feel great.

The next morning, your legs are sore.

By the second day, walking downstairs feels uncomfortable, sitting into a chair takes more effort, and your muscles feel stiff every time you move.

Is this normal delayed onset muscle soreness?

Or did you actually injure yourself?

This is one of the most important distinctions to understand when exercising.

DOMS can cause considerable discomfort, stiffness, tenderness, and temporary reductions in strength. But pain after exercise isn't automatically DOMS.

Muscle strains, tendon injuries, joint problems, and other conditions can also occur during physical activity—and treating every painful sensation as ordinary muscle soreness can sometimes delay appropriate care.

Learning to recognize the differences can help you make better decisions about when to keep moving, when to modify training, and when to seek professional evaluation.

Timing Is One of the Biggest Clues


One of the first things to consider is when the pain started. DOMS is delayed. That's why it's called delayed onset muscle soreness. You may feel fatigued immediately after exercise, but classic DOMS generally becomes noticeable hours later and often feels more pronounced the following day or two. An acute injury can be different. Imagine performing a deadlift and suddenly feeling a sharp pain in the back of your thigh. You immediately stop.

The pain began during a specific repetition, and you can clearly remember the exact moment it happened. That pattern deserves more attention than soreness that gradually develops the following day. This doesn't mean every injury causes immediate pain or that every delayed symptom is DOMS. But timing provides an important clue.


What DOMS Usually Feels Like


DOMS often feels like a generalized soreness or tenderness within muscles that were heavily involved in the workout.


Common characteristics include:


  • Aching muscles

  • Tenderness when touched

  • Stiffness

  • Temporary weakness

  • Reduced range of motion

  • Discomfort when contracting the muscle

  • Discomfort when stretching it

  • Heaviness or fatigue

The soreness often corresponds logically with what you trained. If you perform an unfamiliar squat workout, both quadriceps and glutes may feel sore. If you haven't performed pull-ups in months, your back and arms may become tender afterward. DOMS also tends to gradually improve as recovery progresses.

What an Injury May Feel Like


Injuries vary significantly, so there is no single symptom that identifies every problem.

However, warning signs may include:

  • Sudden or sharp pain

  • Pain that begins during a particular movement

  • Significant localized swelling

  • Bruising

  • Loss of normal function

  • Pain centered around a joint

  • Significant weakness

  • Inability to bear weight normally

  • Pain that continues worsening

  • Numbness or tingling

  • Symptoms that aren't gradually improving

A muscle strain, for example, may produce more localized pain than typical DOMS and can sometimes be associated with swelling, bruising, weakness, or a clear mechanism of injury.

The important point isn't to diagnose yourself based on a checklist. It's to recognize when symptoms don't follow the pattern you'd normally expect from post-exercise soreness.

DOMS Usually Affects the Muscles You Trained


Location can provide another clue.

DOMS generally develops within muscles that were stressed during exercise.

For example:

Squats → quadriceps and glutes

Rows → upper back and arms

Calf raises → calves

Push-ups → chest, shoulders, and triceps

An injury may be much more localized. Someone might point to one specific spot and say:

"It hurts exactly here."

Again, this isn't a perfect diagnostic rule."

But diffuse muscular tenderness after unfamiliar training is different from a sudden, highly localized painful area following a specific incident.

Muscle Soreness vs. Joint Pain

Another important distinction is where the discomfort seems to originate.

DOMS primarily involves muscles. If the discomfort feels centered deep within a joint—particularly the knee, shoulder, hip, ankle, or elbow—it shouldn't automatically be dismissed as muscle soreness.

For example, sore quadriceps after squatting may be completely expected. Sharp pain inside the knee every time you squat is a different situation. Similarly, chest and triceps soreness after push-ups may represent DOMS. Sharp shoulder pain during pressing deserves a different level of attention. Mark often encourages clients to become more specific when describing discomfort.

Instead of simply saying:

"My leg hurts."

Ask:


  • Is the discomfort muscular or around a joint?

  • Is it diffuse or localized?

  • Did it develop gradually or suddenly?

  • Does it improve as I gently move?

  • Is my normal function significantly affected?

Those details can help determine the appropriate next step.

Is It Normal to Feel Weaker With DOMS?


Yes.

DOMS can temporarily reduce muscle performance.

A muscle that is sore may feel:


  • Weaker

  • Stiffer

  • Slower

  • Less coordinated

Your normal range of motion may also temporarily decrease. This is one reason repeating an extremely demanding workout for the same muscles while they're severely sore isn't always productive. If movement quality is compromised, you may begin compensating.

For example, if your quadriceps are extremely sore, your squat technique may change.

If your upper back and shoulders are severely sore, pressing or pulling mechanics may feel different. Recovery is part of training—not something that gets in the way of training.

Should You Work Out When You Have DOMS?


This is probably one of the most common questions about muscle soreness.

The answer is:


It depends on how sore you are and what you're planning to do.

Mild muscle soreness doesn't necessarily mean you need to stop exercising completely.

Gentle activity may actually feel good.

You might:

  • Walk

  • Perform light mobility work

  • Train a different muscle group

  • Perform easy cardiovascular exercise

  • Use lighter resistance

But severe soreness is different.


If you're moving differently because of pain, have substantially reduced range of motion, or cannot perform an exercise with good control, another hard training session for the same muscles may not be the best choice.

A useful principle is:


Don't just ask whether you can exercise. Ask whether you can exercise well.

Active Recovery: Why Gentle Movement Can Feel Good


When you're sore, staying completely motionless isn't always necessary.

Light activity is commonly referred to as active recovery.

Examples include:

  • Walking

  • Easy cycling

  • Gentle swimming

  • Light mobility exercises

  • Low-intensity movement


The purpose isn't to turn your recovery session into another difficult workout. It's simply to move comfortably without adding substantial new stress to the already sore muscles.Many people notice that their muscles initially feel stiff but become more comfortable after several minutes of gentle movement.

That doesn't necessarily mean DOMS has disappeared. You may simply feel temporarily better while moving. The important part is keeping recovery activity appropriately easy.


Should You Stretch Sore Muscles?

Gentle stretching may temporarily make stiff muscles feel more comfortable. But stretching shouldn't be treated as an instant cure for DOMS. And aggressive stretching isn't necessarily better.


Remember that the muscles are already responding to unfamiliar physical stress. Forcing a painful muscle into an extreme stretch can create additional discomfort without meaningfully accelerating recovery. If you stretch, keep it comfortable. The goal is movement and temporary relief not forcing the soreness away.


Should You "Push Through" DOMS?


There's a major difference between tolerating mild soreness and forcing your body through severe pain. A little muscle tenderness during a warm-up may not be concerning. But if your movement is significantly altered, your strength is dramatically reduced, or each repetition becomes increasingly painful, continuing simply because the workout is on your schedule may not be productive.


Mark often reminds clients that consistency doesn't mean refusing to adjust. Sometimes intelligent training means pushing harder. Other times it means reducing the load, changing the exercise, training another area, or taking a recovery day. The ability to make those decisions is part of long-term fitness.


DOMS Should Gradually Get Better


Another useful clue is the direction your symptoms are moving. Typical DOMS develops after exercise, becomes more noticeable over the next day or two, and then gradually improves.

If symptoms continue worsening rather than improving, or remain significant well beyond the expected recovery period, it's reasonable to investigate further.

Severe Swelling Is Not Something to Ignore


Mild muscle tenderness or stiffness following training can be normal. Significant swelling is different. If a body part becomes dramatically swollen, extremely painful, or difficult to use following exercise, don't automatically assume:

"This must just be really bad DOMS."

Particularly severe symptoms after extremely strenuous or unfamiliar exercise can occasionally be associated with much more significant muscle injury. That brings us to an important—but uncommon—condition.


Rhabdomyolysis: When Exercise-Related Muscle Damage Becomes Serious


Most cases of DOMS are uncomfortable but harmless. However, extreme physical exertion can rarely contribute to rhabdomyolysis, often shortened to "rhabdo."

Rhabdomyolysis involves significant breakdown of muscle tissue that releases muscle-cell contents into the bloodstream. This can potentially affect the kidneys and become medically serious.

Possible warning signs can include:

  • Severe muscle pain

  • Significant weakness

  • Marked swelling

  • Dark, tea- or cola-colored urine

  • Reduced urine output

Not everyone experiences all of these symptoms. If severe post-exercise symptoms or dark urine occur, prompt medical evaluation is appropriate rather than attempting to massage, stretch, or exercise the problem away.


More Soreness Isn't More Impressive


Extreme post-workout soreness is sometimes treated almost like a badge of honor.

People post about being unable to walk after leg day. Coaches joke about destroying their clients.

Workout programs are marketed around leaving participants exhausted. But making someone extremely sore isn't particularly difficult. Give an untrained person enough unfamiliar eccentric exercise and there's a good chance they'll hurt afterward.

The real skill is providing an appropriate training stimulus that creates adaptation without unnecessarily compromising recovery. A workout should challenge you. But repeatedly becoming so sore that normal movement is difficult for several days can interfere with training consistency.

And consistency is where long-term results come from.


Pain Is Information, Not a Workout Score


Exercise naturally involves discomfort.


Your muscles may burn during difficult repetitions.

Your heart rate increases.

Breathing becomes harder.

Fatigue develops.

And sometimes DOMS follows.

But not every form of discomfort means the same thing.

Learning to interpret what your body is telling you is a valuable training skill.

Ask yourself:

When did it start?

Where exactly do I feel it?

Is it muscular or joint-related?

Is it improving?

Can I move normally?

Does light activity help?

Is there significant swelling, bruising, numbness, or weakness?


These questions don't replace professional diagnosis.

They simply help you recognize whether what you're experiencing resembles ordinary post-workout soreness or deserves closer attention.


When Should You Seek Professional Evaluation?


Consider professional evaluation if exercise-related pain:


  • Is severe or worsening

  • Began suddenly during a specific movement

  • Causes substantial swelling or bruising

  • Prevents normal use of the affected area

  • Produces significant joint pain

  • Is associated with numbness or tingling

  • Persists longer than expected without improvement

  • Repeatedly returns during the same movement

  • Is accompanied by severe weakness


Seek prompt medical care for particularly concerning symptoms such as severe swelling or dark-colored urine following strenuous exercise. You don't need to assume the worst every time something hurts. But you also don't need to prove toughness by ignoring symptoms that clearly aren't behaving like normal soreness.


Where Massage Therapy Fits In


Massage can be valuable when you're dealing with ordinary post-exercise muscular soreness.

Sports massage, for example, may help some people feel less stiff or sore during recovery.

But massage shouldn't be used to cover up symptoms that may represent an acute injury.




If someone tells Mark:


"I felt a sharp pop during a sprint, now my hamstring is swollen and I can barely walk,"

the first objective isn't simply to dig into the painful muscle.

The presentation matters. On the other hand, someone who says:

"I did my first leg workout in three months two days ago and both thighs feel stiff and sore,"

presents a very different situation.

Good treatment starts by understanding what happened.

Recovery Is Part of Progress

People sometimes feel guilty taking an easier training day. They worry they're losing progress.

But exercise and recovery aren't opposing forces. They're parts of the same process.

Training provides the stimulus. Recovery gives your body time to respond.

Then you return better prepared for the next appropriate challenge. That doesn't mean waiting until you feel absolutely perfect before every workout. It means adjusting your training intelligently based on your current capacity.

  • Sometimes you'll train hard.

  • Sometimes you'll train lighter.

  • Sometimes you'll work another muscle group.

  • And occasionally, you'll rest.

All of those decisions can contribute to progress.

Listen to the Pattern, Not Just the Pain


DOMS is common. Especially when you're new to exercise, returning after a break, increasing training demands, or introducing unfamiliar eccentric movements. In most cases, the soreness gradually resolves as the muscles recover.

But pain after exercise shouldn't automatically receive the label "DOMS."

Timing matters.

Location matters.

Severity matters.

Function matters.

And how symptoms change over time matters.

Throughout more than two decades of working with active clients, Mark has found that one of the most useful skills people can develop is learning to distinguish productive training discomfort from warning signs that deserve attention. You don't need to fear soreness. And you don't need to chase it either. The goal is to challenge your body enough to create adaptation while giving it enough recovery to continue moving forward.


DOMS Recovery: What Actually Helps Sore Muscles Recover?

Once delayed onset muscle soreness sets in, most people want to know one thing:


How do I make it go away faster?


Search online and you'll find almost endless recovery recommendations.


  1. Stretch.

  2. Foam roll.

  3. Get a massage.

  4. Take an ice bath.

  5. Use heat.

  6. Drink more water.

  7. Eat protein.

  8. Wear compression clothing.

  9. Keep moving.

  10. Or simply do nothing and wait.


The reality is less exciting but much more useful: there is no single treatment that instantly eliminates DOMS. DOMS is part of the body's response to an unfamiliar or increased training stimulus. Recovery takes time.

However, that doesn't mean you have to spend the next three days barely moving. Several strategies may help reduce perceived soreness, improve comfort, restore movement, and make the recovery period easier. The important distinction is between supporting recovery and claiming that a treatment magically repairs the muscle overnight.

Throughout more than 23 years of working with active adults and athletes, Mark has seen nearly every recovery trend come and go. The tools may change, but the fundamental principles remain remarkably consistent: manage the training load, keep the body moving appropriately, support recovery, and give the tissues enough time to adapt.

1. Active Recovery: Sometimes Movement Is Better Than Doing Nothing




When your legs are sore after a hard workout, your first instinct may be to avoid moving them completely. But gentle movement often feels better than remaining completely inactive.

This is known as active recovery.

Examples include:

  • Walking

  • Easy cycling

  • Gentle swimming

  • Light mobility exercises

  • Low-intensity bodyweight movements

The key word is light.


A recovery workout should not secretly become another hard workout.

If your quadriceps are extremely sore from squats, performing another demanding squat session isn't active recovery. A comfortable walk or easy bike ride is very different.

Gentle movement may temporarily reduce stiffness and help you feel more mobile, even though it doesn't instantly eliminate the underlying DOMS.

This is why people often notice:

"I was really stiff when I woke up, but after walking around for ten minutes, I felt much better."

The soreness may still be there.

The body simply feels better once it begins moving.

2. Sports Massage and DOMS

Massage is one of the most popular recovery strategies for sore muscles.

And this is where it's important to separate useful effects from outdated explanations.

Massage does not need to "flush lactic acid" from your muscles to be valuable.

As discussed in Part 1, lactate isn't sitting inside the muscles several days after exercise causing DOMS.

Instead, research suggests massage may help reduce the perception of muscle soreness following demanding exercise. Depending on the person and timing, massage may also make stiff muscles feel more comfortable and movement easier during the recovery period.

That makes massage useful for a very different reason than the old lactic-acid explanation suggests.

For someone experiencing normal post-workout soreness, appropriately applied sports massage may help:


  • Reduce perceived soreness

  • Decrease feelings of stiffness

  • Improve temporary comfort

  • Promote relaxation

  • Make movement feel easier

The objective isn't to aggressively "break up" sore muscle tissue. In fact, digging extremely hard into an already tender muscle may simply create additional discomfort.

Throughout Mark's clinical experience, the intensity of massage is adjusted to the condition of the tissue and the person's current needs. A technique appropriate for a chronic muscular restriction isn't necessarily the same approach you would use on a muscle that is extremely tender 48 hours after an unfamiliar workout. Recovery massage doesn't need to hurt to be useful.

3. Foam Rolling


Foam rolling is essentially a form of self-administered soft-tissue work. It has become extremely popular because it's inexpensive, accessible, and easy to incorporate before or after training. For someone experiencing DOMS, foam rolling may help temporarily reduce feelings of soreness and stiffness and improve how movement feels.

Common areas people foam roll include:

  • Quadriceps

  • Hamstrings

  • Calves

  • Glutes

  • Upper back

  • Latissimus dorsi

But just like massage, more pressure isn't automatically better. If you're grimacing, holding your breath, and forcing your entire body weight into an extremely sore muscle, you may be making the experience unnecessarily aggressive.

Use controlled pressure.

Move slowly.

Breathe.

The goal is to improve comfort not prove how much pain you can tolerate.

4. Stretching: Helpful for Comfort, But Not a DOMS Cure


Stretching is probably one of the first things people do when their muscles feel sore. It makes intuitive sense. The muscle feels tight, so stretch it. Gentle stretching can certainly feel good and may temporarily reduce the sensation of stiffness. But stretching should not be viewed as a reliable way to prevent or eliminate DOMS. This distinction is important.

If your quadriceps feel stiff after training, a comfortable stretch may make them feel better temporarily. That doesn't mean the stretch has reversed the processes responsible for DOMS.

And aggressive stretching can be counterproductive when the muscle is already extremely tender.

A better approach is:


Gentle range → comfortable tension → relaxed breathing → no forcing.

Stretch because it feels useful and supports comfortable movement—not because you believe you need to physically pull the soreness out of the muscle.

5. Heat: When Warmth Feels Good


Heat is another common recovery tool. A warm shower, heating pad, sauna, or warm bath may make sore muscles feel more relaxed and comfortable.

Heat can increase local blood flow and may temporarily reduce the sensation of stiffness.

For someone whose main complaint is:

"My muscles just feel tight and stiff,"

warmth can feel particularly pleasant.

But again, the distinction between symptom relief and accelerated tissue recovery matters.

Feeling better after heat doesn't necessarily mean the underlying recovery process has suddenly finished. Sometimes comfort itself is valuable. If something safely allows you to move more comfortably while your body recovers, it can still be useful.


6. What About Ice and Cold Therapy?


Cold therapy has been used in sports recovery for decades. Ice packs, cold showers, and ice baths are frequently promoted for reducing post-exercise soreness. Cold exposure may temporarily reduce pain and the perception of soreness. For an athlete who needs to feel more comfortable between closely scheduled events, that may sometimes be useful.

However, cold therapy shouldn't automatically be viewed as necessary after every workout.

Inflammatory signaling is part of the body's normal response to training stress, and repeatedly trying to suppress every aspect of that response isn't necessarily the goal of long-term training.

The choice between heat and cold may therefore depend partly on what you're trying to accomplish.

For ordinary DOMS, neither needs to become mandatory.

If warmth helps you feel relaxed and mobile, use warmth appropriately.

If cold provides temporary comfort, it may have a role too.

Recovery doesn't need to become complicated.


7. Sleep: One of the Most Underrated Recovery Tools


People will spend hundreds of dollars on recovery devices while consistently sleeping five hours per night. That's backwards. Sleep is one of the most important components of overall recovery.

During sleep, the body performs numerous processes involved in:


  • Tissue recovery

  • Hormonal regulation

  • Nervous-system recovery

  • Immune function

  • Energy restoration

Poor sleep can also influence pain perception, mood, motivation, and athletic performance.

No foam roller can replace adequate sleep. No massage gun can compensate completely for chronically poor recovery habits. No supplement can make consistent sleep irrelevant. If you're training regularly, sleep should be treated as part of the program—not something that happens after everything else is finished.


8. Protein and Muscle Recovery


Exercise creates a reason for the body to adapt. Nutrition provides some of the materials needed to support that adaptation. Protein is particularly important because it provides amino acids used for muscle protein synthesis and tissue maintenance.

Good protein sources can include:

  • Fish

  • Poultry

  • Lean meats

  • Eggs

  • Dairy products

  • Soy foods

  • Beans and legumes

  • Other protein-rich foods

Protein shouldn't be thought of as an emergency DOMS medication. Eating an enormous protein meal after becoming sore isn't going to instantly eliminate the discomfort.

Instead, adequate protein intake should be part of your overall nutrition strategy, particularly if you're performing regular resistance training. Consistency matters more than trying to "fix" recovery with one meal.


9. Don't Forget Carbohydrates


Protein receives most of the attention in muscle-recovery discussions, but carbohydrates also matter especially for people training frequently or performing endurance and higher-volume exercise. Carbohydrates help replenish muscle glycogen, an important fuel source during many forms of exercise.

If you're repeatedly training while inadequately fueled, performance and recovery may suffer.

A balanced recovery strategy therefore shouldn't become:

"Just eat as much protein as possible."

Your overall energy and nutrient intake matter too.

The appropriate amount depends on your activity level, goals, body size, and training demands.


10. Hydration Matters But Water Doesn't "Flush Out" DOMS

Hydration is important for normal physical function and exercise performance. But drinking excessive amounts of water isn't a treatment that washes DOMS out of your muscles. Again, the "flush everything out" explanation is misleading.

Your goal should simply be to maintain appropriate hydration before, during, and after activity based on your needs. Someone who has trained intensely in hot conditions and lost significant fluid through sweat may need considerably more fluid and electrolytes than someone who completed a short indoor workout. Hydration supports normal body function. It isn't a magic DOMS cure.

11. Compression Garments

Compression clothing is another popular recovery strategy.

Athletes commonly use:

  • Compression socks

  • Compression sleeves

  • Compression tights

Some people report feeling less sore or more supported when wearing them after training.

Research into compression and recovery has produced mixed results depending on the outcome being measured, although some evidence suggests compression garments may modestly reduce perceived soreness in certain situations. The important word is modestly. Compression isn't going to turn a severely overworked muscle into a fully recovered muscle overnight. It may simply be another tool that helps some people feel more comfortable.

12. Massage Guns and Percussion Therapy

Massage guns have become extremely popular for both warm-ups and recovery. They provide rapid mechanical stimulation to the muscles and may temporarily influence how stiff or sore an area feels. For ordinary DOMS, gentle percussion may feel pleasant. But this is another area where people often assume:

"Higher setting = better recovery."

Not necessarily.

If a muscle is extremely tender, aggressively hammering it with the highest percussion setting may be uncomfortable without providing additional benefit. Start conservatively.

Avoid aggressively treating areas that are:


  • Acutely injured

  • Significantly swollen

  • Bruised

  • Extremely painful

  • Numb

  • Located directly over vulnerable structures

And remember that a massage gun is a recovery tool—not a diagnostic tool.

If you're unsure whether you're dealing with DOMS or an injury, blasting the painful area isn't the answer.


Recovery Tools Are Tools, Not Requirements


Modern fitness marketing can make recovery seem incredibly complicated.

You might think you need:


  • A foam roller

  • Massage gun

  • Compression boots

  • Sauna

  • Ice bath

  • Specialized supplements

  • Recovery drinks

  • Expensive devices


to recover properly.

You don't.

These tools may be useful.

Some can improve comfort.

Some people genuinely enjoy them.

But the fundamentals remain much simpler:



Appropriate training + adequate recovery + sleep + nutrition + hydration + time.

Everything else should support those fundamentals rather than replace them.


Can Massage Make DOMS Disappear Immediately?



This is an important expectation to manage. A good massage may leave someone feeling dramatically better. The muscles may feel less stiff. Movement may feel easier. The person may feel more relaxed. But that doesn't necessarily mean the underlying recovery process is complete.

This distinction matters because someone may feel better after massage and immediately assume:

"Great, I'm fully recovered. Time to train as hard as possible again."

Temporary symptom relief doesn't automatically equal full physiological recovery.

Mark's approach is to look at the larger picture.

How sore are you?

How well can you move?

How hard was the previous workout?

What are you planning to train next?

How frequently are you training?

How well are you sleeping and recovering?

Massage can be an excellent part of that recovery strategy, but it shouldn't be used simply to silence every signal the body is giving you.

Should You Take Pain Medication for DOMS?


Some people reach immediately for over-the-counter pain medication when soreness develops.

Medication may reduce discomfort, but routine use solely to get through normal training soreness isn't necessarily the best long-term strategy. Medications have potential side effects and individual considerations, and they shouldn't become a substitute for appropriate training load and recovery.

If soreness is severe enough that you regularly feel you need medication just to tolerate your workouts, it may be worth looking at the training program itself.

Ask:

Am I doing too much too soon?

Am I recovering adequately?

Am I repeatedly changing exercises simply to create soreness?

Sometimes the best DOMS treatment begins before the workout even happens.

The Best DOMS Strategy Is Often Prevention Through Progression


You cannot completely eliminate the possibility of DOMS. Nor do you need to. But you can reduce unnecessary severe soreness by introducing new training stress gradually. If you're returning after several months away from exercise, don't immediately repeat the workout you were doing at your previous peak. If you're adding a new exercise, you may not need five difficult sets on the first day.

If you're beginning eccentric training, introduce the olume progressively. Your body needs an opportunity to adapt. A smart first workout should leave room for a second workout. This is one of the principles Mark emphasizes most strongly with clients:

You don't have to prove your fitness in one session.

Fitness is built through repeated exposure over weeks, months, and years.

Recovery Doesn't Mean Doing Nothing

Recovery is sometimes misunderstood as complete inactivity. But recovery simply means allowing the body to restore its ability to perform.

Depending on how you feel, that may involve:

  • Sleep

  • Eating appropriately

  • Gentle movement

  • Walking

  • Mobility work

  • Massage

  • Foam rolling

  • Training another body part

  • A lighter workout

  • Complete rest when needed

The correct strategy depends on the severity of the soreness and the person's overall training demands. This is why rigid rules rarely work. Some days, movement is exactly what you need.

Other days, resting is the smarter training decision.

Don't Chase Recovery Hacks :Build Better Recovery Habits


There's nothing wrong with enjoying recovery technology.

Get a sports massage.

Use your foam roller.

Take a warm bath.

Use a massage gun if it feels good.


But don't let the accessories distract you from the foundation.

If you're consistently:


  • Training harder than you can recover from

  • Sleeping poorly

  • Eating inadequately

  • Returning to intense training too quickly

  • Ignoring persistent pain


no recovery device will completely solve the problem.

It comes from learning how to balance stress and recovery. Challenge the body enough to create adaptation. Then give it what it needs to recover. Then challenge it again. That cycle—not soreness—is what creates progress.

What Actually Helps DOMS?


If we strip away all the marketing and complicated recovery claims, the practical approach becomes relatively straightforward.

For ordinary DOMS:


  • Keep moving gently if movement feels comfortable.

  • Allow sufficient recovery before heavily loading severely sore muscles again.

  • Use massage or foam rolling if they help reduce soreness and stiffness.

  • Stretch gently if it feels good, but don't expect stretching to erase DOMS.

  • Use heat or cold for comfort when appropriate rather than treating either as mandatory.

  • Prioritize sleep.

  • Eat enough food and protein to support your training.

  • Stay appropriately hydrated.

  • And most importantly, give your body time to adapt.

Recovery doesn't need to be mysterious.

Your body already knows how to recover.

Your job is to create an environment that allows it to do so.


How to Prevent Excessive DOMS, Recover Smarter, and Keep Making Progress


Delayed onset muscle soreness is a normal part of exercise, particularly when you introduce a new activity, return after time away, increase your training volume, or perform unfamiliar eccentric movements.

But being so sore that you can barely move for three days doesn't need to be the goal.

In fact, one of the biggest lessons from understanding DOMS is that more soreness doesn't automatically mean more progress.


The best training program isn't the one that leaves you destroyed after every workout.

It's the one that provides enough stimulus to encourage adaptation while allowing you to recover and train consistently.


Throughout more than 23 years of working with active adults, athletes, and people returning to exercise, Mark has seen people fall into the same cycle:


  1. They feel motivated.

  2. They do too much.

  3. They become extremely sore.

  4. They take several days—or sometimes several weeks—off.

  5. Then they start all over again.

A better approach is to gradually build your body's capacity so that exercise becomes something you can consistently recover from.


Because ultimately:

One brutal workout doesn't make you fit. Consistent training does.


Can You Prevent DOMS Completely?


Probably not—and you don't necessarily need to.

Some degree of soreness can occur whenever the body encounters a sufficiently unfamiliar training stimulus.

You may experience DOMS when:


  • Starting a new exercise program

  • Increasing resistance

  • Increasing training volume

  • Trying a new sport

  • Returning after a break

  • Increasing range of motion

  • Adding more eccentric training

  • Performing an unfamiliar physical activity

Even experienced athletes occasionally become sore.

The goal therefore shouldn't be:

"How do I make sure I'm never sore again?"

A better question is:

"How do I avoid unnecessary soreness that interferes with my training and everyday life?"

That's where intelligent programming becomes important.

Start With Less Than You Think You Need


This is especially important for beginners and people returning after time away from exercise.

Imagine you haven't performed squats in six months. You remember that you used to perform four hard sets with relatively heavy weight. So on your first day back, you try to repeat your old workout. Your muscles, however, aren't currently adapted to that workload.

The next two or three days can become miserable.

Instead, your first workout back might involve:

  • Less weight

  • Fewer sets

  • Fewer repetitions

  • Lower overall volume

  • Conservative exercise selection

The workout may feel almost too easy.

That's okay.

You can always increase the challenge next time.

A useful rule is:

Leave yourself somewhere to progress.


Progressively Increase Your Training Load

Progressive overload is necessary for continued improvement. If training never becomes more challenging, your body eventually has little reason to continue adapting.

But progressive overload doesn't mean:

Do dramatically more every workout.

Progress should be gradual.

You can increase training demands through:


  • Resistance

  • Repetitions

  • Sets

  • Range of motion

  • Exercise difficulty

  • Training frequency

  • Movement speed

  • Eccentric control

The mistake is increasing too many variables at once.

For example, imagine changing your squat workout by simultaneously:


  • Increasing the weight

  • Adding two sets

  • Performing more repetitions

  • Using a deeper range of motion

  • Slowing the eccentric portion

That's a dramatically different training stimulus. Instead, changing one or two variables gradually gives the body a better opportunity to adapt.

Be Especially Careful With Eccentric Training


As discussed earlier, unfamiliar eccentric exercise is particularly associated with DOMS.

Eccentric contractions occur when muscles produce force while lengthening.

Examples include:


  • Lowering into a squat

  • Lowering a dumbbell

  • Descending stairs

  • Running downhill

  • Landing from jumps

Eccentric training can be extremely useful. But introducing a large amount of unfamiliar eccentric work at once can produce significant soreness.

For example, if you've never performed slow eccentric squats, starting immediately with multiple high-volume sets using five-second lowering phases may be more stress than necessary.

Introduce the stimulus gradually. Then allow the repeated-bout effect to work in your favor as your body adapts.


Returning to Exercise After a Break


This deserves special attention because it's one of the easiest ways to develop severe DOMS.

Your brain remembers what you used to do. Your muscles may not currently be prepared to do it.


After several weeks or months away from training, temporarily reduce your expectations.

A return-to-training progression might look like:


Week 1: Conservative volume and resistance.

Week 2: Gradually increase the workload if recovery is good.

Week 3: Continue progressing toward previous training levels.

Week 4 and beyond: Resume normal progressive training based on performance and recovery.

The exact timeline will vary.

The important principle is to earn your previous workload back rather than immediately demanding it from your body.

This approach may actually get you back to productive training faster because you aren't losing several days to excessive soreness after every workout.


Should You Train Sore Muscles?


There isn't one universal answer. It depends on the severity of the soreness and what you're planning to do.

Mild DOMS

If soreness is mild and you're moving normally, you may be able to train.

A good warm-up can help you assess how the muscles feel.

Moderate DOMS

You might choose to:

  • Reduce the resistance

  • Reduce the volume

  • Perform a lighter session

  • Train another muscle group

  • Use active recovery

Severe DOMS

If normal movement is significantly affected, your range of motion is restricted, or your technique changes because of discomfort, heavily training the same muscles may not be productive.

Instead of asking:

"Am I technically allowed to train?"

ask:

"Can I perform today's training with good quality?"

That's often a much more useful question.

Use Your Warm-Up as a Check-In


A warm-up isn't just preparation for exercise.

It can also provide information:

  1. When you're sore, begin with easy movement.

  2. Notice what happens.

  3. Does the stiffness gradually decrease?

  4. Does your movement begin feeling normal?

  5. Or does discomfort remain significant or become worse?

  6. Then perform lighter versions of your planned exercises.

  7. If your normal technique returns and the soreness is mild, you may decide to continue.

  8. If your movement is clearly compromised, adjust.

Your training plan is a guide. It doesn't need to become a contract you aren't allowed to change.


Don't Keep Changing Your Workout Just to Become Sore


There's a popular idea called "muscle confusion" that encourages people to constantly change exercises so the body never adapts. But adaptation is exactly what we're trying to create.

If you constantly change exercises simply to make yourself sore again, it becomes difficult to measure progress. Instead, keep enough consistency in your program that you can evaluate whether you're becoming:

  • Stronger

  • More coordinated

  • More mobile

  • More powerful

  • More conditioned

Variation has a place.

But variation should serve a purpose.

Don't confuse novelty with progress.

Recovery Days Are Training Days Too


Some people struggle psychologically with rest. They feel like every day needs to involve intense exercise. But recovery is part of the adaptation process.

A recovery day might involve:


  • Walking

  • Light cycling

  • Mobility work

  • Easy swimming

  • Gentle stretching

  • Massage

  • Foam rolling

  • Complete rest

What you choose depends on your training demands and how you feel.

The important point is that recovery isn't laziness.

It's part of the program.


A Practical Post-Workout Recovery Plan


Recovery doesn't need to involve twelve different devices and supplements.

For most recreational exercisers, a simple strategy works well.


Immediately After Training


Gradually reduce your intensity instead of abruptly stopping an extremely demanding session.

Drink fluids based on thirst, sweat loss, environmental conditions, and your individual needs.

Eat normally according to your overall nutrition plan.

You don't need to immediately perform an elaborate recovery ritual.


Later That Day


Continue normal light movement.

Eat adequate calories and nutrients, including sufficient protein to support your training goals.

Hydrate appropriately.

If you're feeling stiff, gentle mobility or light stretching may feel comfortable.


That Night


Prioritize sleep.

This may be less exciting than a new recovery gadget, but sleep is one of the foundations of physical recovery.


The Following Day


Assess how you feel.

If soreness is mild:

Continue your normal training plan if appropriate.

If soreness is moderate:

Consider modifying intensity or training another area.

If soreness is severe:

Recovery may be more useful than another demanding session for the same muscles.


Where Sports Massage Fits Into Recovery


Sports massage can be an excellent addition to a broader recovery strategy, particularly for people who train regularly. But it should be described accurately. Massage isn't "flushing yesterday's lactic acid out of the muscles."

Instead, research suggests massage may help reduce perceived DOMS and soreness following strenuous exercise. That doesn't mean every post-workout massage needs to be extremely deep.

In fact, aggressive pressure on highly tender muscles may be unnecessarily uncomfortable.

This is where experience matters.

Someone seeking treatment for a chronic muscular restriction may need a different approach than someone whose quadriceps are extremely tender 48 hours after a demanding leg workout.

Sometimes deeper work is appropriate. Sometimes gentler treatment makes more sense.

Sometimes movement is the priority. And sometimes the best decision is simply allowing the body more recovery time. The technique should serve the person—not the other way around.

Massage and Exercise Can Complement Each Other


Massage and exercise shouldn't necessarily be viewed as competing approaches. They can serve different purposes. Exercise creates adaptation by challenging the body.

Sports Massage may help address muscular discomfort, stiffness, and soft-tissue restrictions and can support how someone feels during recovery.

Mobility work can help restore comfortable movement. Strength training then develops the capacity to handle future physical demands.

For some clients at On Your Mark, this combination becomes particularly useful. Instead of repeatedly treating the same tight area without asking why it keeps becoming overloaded, Mark may also consider how the person moves, trains, works, sits, and recovers. Sometimes the muscle that constantly feels tight isn't the entire problem.

The larger question is:

What keeps asking this muscle to work so hard?
